So You've Broken a Bone: What to Eat to Help You Heal Faster

Seven broken bones in five years. All sports-related and all in the same family. At this point, we're basically experts and as a nutritional therapist, I can tell you, what you eat during recovery matters far more than most people realise.

Whether it's a fractured wrist from a tumble on the football pitch or a stress fracture from one too many training sessions, most of us get the same advice: rest, keep it elevated, come back in six weeks. What rarely gets a mention is nutrition and that's a real missed opportunity.
Your body works incredibly hard to repair bone. Give it the right fuel and you can support that process meaningfully. Here's what the evidence says.
The Nutrients Your Body Is Crying Out For
Think of these as your bone-healing dream team:
Calcium - the structural mineral in bone, but it can't do its job without the nutrients below. Found in dairy, sardines, tofu, almonds, and leafy greens like kale and bok choy
Vitamin D - essentially calcium's chaperone, without adequate vitamin D, you absorb very little of the calcium you eat. Oily fish, eggs, and (most importantly in the UK) a supplement are your best bets
Vitamin K2 - the unsung hero. K2 directs calcium into bones and away from soft tissue where it doesn't belong. Fermented foods like natto and some cheeses are good sources or a supplement
Protein - approximately around one third of mass of bone is protein, so adequate intake is essential for repair. Meat, fish, eggs, legumes and dairy all count
Vitamin C - critical for collagen synthesis, the scaffold on which new bone is built. Citrus, kiwi, peppers and broccoli are excellent sources
Zinc & magnesium - both involved in bone matrix repair and often depleted during physical stress. Magnesium helps to regulate calcium levels in the bones and aids vitamin d uptake. Found in meat, shellfish, pumpkin seeds, nuts and dark chocolate (yes, really)
Omega-3 - supports calcium's role in bone strengthening and is associated with greater bone density. The EPA component is key for reducing inflammation and easing discomfort during recovery, oily fish like sardines, mackerel and salmon are the best food sources, with smaller amounts in walnuts, chia seeds, and flaxseeds.
Turmeric - well-documented anti-inflammatory and pain-relieving properties, with emerging evidence it may promote fracture healing. Add a pinch to soups, teas, or curries
Gut health - your gut microbiome plays a meaningful role in bone health by enhancing calcium and vitamin D absorption. Cultured foods like yoghurt, kefir, sauerkraut and kimchi, alongside a fibre-rich diet, keep the microbiome well-balanced and support recovery
What to Actually Eat: Practical Ideas
The good news is that many of the most powerful bone-healing foods are everyday staples. Here are some of the best to focus on during recovery:
Oily fish (sardines, mackerel, salmon, anchovies) - a powerhouse combination of calcium, vitamin D, protein and omega-3 all in one
Leafy greens (kale, bok choy, broccoli, spinach) - rich in calcium, vitamin K and vitamin C
Eggs - a good source of protein and vitamin D, especially from free-range hens
Dairy or fortified alternatives (yoghurt, kefir, cheese) - calcium and protein, plus kefir supports your gut microbiome
Nuts and seeds (almonds, pumpkin seeds, chia seeds, walnuts) - magnesium, zinc, and omega-3
Citrus fruits, kiwi and peppers - among the richest sources of vitamin C for collagen synthesis
Fermented foods (sauerkraut, kimchi, kefir) - support gut health and in turn calcium and vitamin D absorption
Bone broth - rich in collagen, glycine and minerals that directly support connective tissue repair; homemade or a good quality shop-bought version both work well
Turmeric - add a pinch to soups, curries or warm drinks to bring in those anti-inflammatory benefits daily

What to Avoid (Or at Least Reduce)
A few things can actively slow the healing process:
Alcohol - impairs bone cell function and slows the remodelling process. Worth keeping to a minimum, especially in the first few weeks
Excess caffeine - high caffeine intake can reduce calcium absorption so maybe don't wash your calcium-rich meals down with four espressos
Ultra-processed foods - can drive systemic inflammation and provide very little of the nourishment your body needs for repair and recovery.
Smoking - significantly impairs bone healing, circulation, oxygen delivery, and cell regeneration are all affected.
The Bottom Line
Bone healing is an active, energy-intensive process and what you eat during recovery genuinely matters. Focus on getting plenty of calcium, vitamin D, K2, protein and vitamin C and don't underestimate the supporting roles of omega-3, turmeric, zinc, magnesium and a healthy gut. Prioritise whole, nutrient-dense foods to give your body the building blocks it needs to rebuild well.
